- Total daily protein and calories matter most; timing is a smaller refinement.
- A meal with protein and carbs 1 to 3 hours before training supports performance on a cut.
- The “anabolic window” is wide: eating protein within a few hours after training is enough.
- Caffeine helps performance; about 3 mg per kg is a typical effective dose.
When calories are limited, it makes sense to put food where it helps most. This guide covers what to eat around training while cutting, and what doesn’t matter as much as supplement marketing suggests.
Before training
- 1 to 3 hours before: a balanced meal with protein and carbohydrates, such as chicken and rice, or Greek yogurt with oats and fruit
- 30 to 60 minutes before: a lighter snack, such as a banana or rice cakes with jam, if you haven’t eaten for a while
- Training early and fasted: fine for many people; have a protein-containing meal soon after
After training
Older advice insisted on protein within 30 minutes. Research shows the window is much wider: as long as you eat protein within a few hours of training, and hit your daily target, results are similar. A meal with 30 to 50 g of protein and some carbohydrate is ideal.
Caffeine
Caffeine improves strength and endurance performance. About 3 mg per kg of body weight, 30 to 60 minutes before training, is effective for most people. Health Canada advises most adults to stay under 400 mg a day. Avoid it late in the day to protect sleep.
Hydration
Drink regularly through the day. For sessions over an hour or in heat, add electrolytes. See our electrolytes guide.
